Sciatica refers to pain or other symptoms caused by irritation or compression of the sciatic nerve, which runs from the lower back through the buttock and into the leg. Symptoms can include pain, tingling, numbness, or weakness.

Gentle movement can help some people, but the best exercises depend on what is causing the nerve irritation. Stop an exercise if it significantly increases leg pain, numbness, or weakness.

1. Knee-to-Chest Stretch

This gentle movement can help loosen the lower-back and hip area.

How to do it:

  1. Lie on your back with both knees bent.
  2. Slowly bring one knee toward your chest.
  3. Hold it gently with your hands.
  4. Keep the opposite leg comfortable and relaxed.
  5. Hold for about 15–30 seconds, then release.
  6. Repeat on the other side.

Avoid forcing the knee toward your chest. The movement should feel like a gentle stretch rather than sharp or shooting pain.

2. Piriformis Stretch

The piriformis is a small muscle located deep in the buttock. Stretching this area may be comfortable for some people with sciatic-type symptoms.

How to do it:

  1. Lie on your back with your knees bent.
  2. Place one ankle over the opposite knee.
  3. Gently draw the supporting thigh toward your chest.
  4. You should feel a stretch around the buttock.
  5. Hold for 15–30 seconds.
  6. Relax and repeat on the other side.

Keep the movement gentle and controlled.

3. Gentle Hamstring Stretch

Tightness around the back of the thigh can contribute to discomfort and restricted movement.

How to do it:

  1. Lie on your back.
  2. Raise one leg while keeping the other leg comfortable.
  3. Hold behind the thigh rather than pulling directly on the knee.
  4. Slowly straighten the raised leg only as far as comfortable.
  5. Hold for approximately 15–30 seconds.
  6. Lower the leg and repeat.

Don’t aggressively stretch if it causes shooting pain, tingling, or numbness traveling farther down the leg.

A Few Important Tips

  • Start slowly and use movements that feel comfortable.
  • Avoid prolonged bed rest; gentle, regular movement is generally preferable when tolerated.
  • Don’t push through worsening nerve symptoms.
  • A physiotherapist can help determine which exercises are appropriate for your particular cause of sciatica.

Get Medical Help Promptly If

Sciatica accompanied by new or worsening leg weakness, numbness around the groin/genitals, loss of bladder or bowel control, or severe symptoms affecting both legs requires urgent medical assessment.
