Sciatica describes pain or other symptoms caused by irritation or compression of the sciatic nerve. Symptoms can travel from the lower back or buttock down into the leg and may include pain, tingling, numbness, or weakness.

Gentle exercises can help some people, but the right movements depend on the underlying cause. The goal is comfortable movement—not forcing a stretch through nerve pain.

1. Knee-to-Chest Stretch

This gentle stretch can help loosen the lower back and surrounding muscles.

How to do it:

  1. Lie on your back with your knees bent.
  2. Slowly bring one knee toward your chest.
  3. Hold behind the thigh or around the knee.
  4. Gently draw the knee closer without forcing it.
  5. Hold for about 15–30 seconds.
  6. Slowly release and repeat with the other leg.

Important: Stop if the movement makes shooting pain, tingling, or numbness travel farther down your leg.

2. Figure-4 / Piriformis Stretch

This exercise targets the muscles around the buttock and hip.

How to do it:

  1. Lie on your back with both knees bent.
  2. Place the ankle of the affected side over the opposite thigh.
  3. Gently bring the supporting thigh toward your chest.
  4. You should feel a mild stretch in the buttock.
  5. Hold for 15–30 seconds.
  6. Relax and repeat as comfortable.

Don’t force the stretch. A gentle pulling sensation is preferable to sharp or shooting pain.

3. Gentle Hamstring Stretch

The hamstrings are located along the back of the thigh. Gentle stretching can help maintain flexibility without aggressively stressing an irritated nerve.

How to do it:

  1. Lie comfortably on your back.
  2. Raise one leg while keeping the knee slightly bent.
  3. Support the back of your thigh with your hands.
  4. Slowly straighten the knee until you feel a gentle stretch.
  5. Hold for approximately 15–30 seconds.
  6. Lower the leg slowly.

Avoid aggressively pulling the leg toward you, particularly if it increases your sciatic symptoms.

How to Exercise Safely

  • Start with gentle movements and a small number of repetitions.
  • Don’t try to “push through” worsening leg pain.
  • Stop an exercise if numbness, tingling, or shooting pain becomes stronger or spreads farther down the leg.
  • Regular, comfortable movement is generally preferable to prolonged bed rest.
  • If your symptoms persist or keep returning, a doctor or physiotherapist can help identify the cause and select appropriate exercises.

When to Seek Urgent Medical Care

Sciatica with new or worsening leg weakness, numbness around the groin or genital area, loss of bladder or bowel control, or severe symptoms affecting both legs needs urgent medical assessment.

Also, exercises aren’t appropriate for every cause of leg pain. If the pain is severe, follows an injury, or you aren’t sure whether it is actually sciatica, get evaluated before starting an exercise program.
